This may be obvious, but removing notifications all together except authentication apps, from the phone and from the watch help
a lot I think. Maybe you create and schedule quiet time throughout the day.

You seem to need help
with your phone relationship. After the phone factory reset try:

-any music, audio, authentication, banking, child care, reading app goes
-WhatsApp/Signal
-one social media app preferably the one you use the least
